Re: What's your actual pre-lift warmup that stops the little tweaks?

For the cranky knee specifically, some bodyweight squats and a couple of light leg extensions to get blood in before you load the squat. Joints like to be warmed gradually, not shocked.

Wrist curls and reverse wrist curls, slow eccentrics, light, high rep, daily-ish. Also slow the eccentric on your pull-ups and curls right down. Heavy slow negatives on the wrist flexors fixed mine over about 6-8 weeks.

Re: Bench press - should the bar touch the same spot every rep? Getting conflicting advice

It matters because a consistent bar path is a stronger, safer bar path. The touch point depends on your arm length and grip, but for most people it's lower chest / sternum with elbows tucked ~45-75 degrees, not flared to the nipples.

Also lighten the load to groove it. You can't fix a motor pattern at a weight that forces you to cheat. Drop 20% and own the position for a few sessions, then build back.

The cue that fixes it for most people: push the floor away with your legs instead of pulling with your back. Think leg press off the floor, let the bar follow. Pulling early makes the hips fly up.
